I loved welcoming other crews to our home and am excited to see this regatta grow. 🌳 
Nearly perfect condition today, and it was phenomenal to walk away with a 🥇! I was pretty under the weather all week and missed some practices, but oh man, nothing you can’t do with all the regatta adrenaline and energy coming from everyone around you including your favorite coxswains! 💪

row Week 1 Erg Workouts

If you do anything over the next five weeks, do the first two assigned erg workouts each week. If you can do more workouts, even better! If you want to get better at rowing, yous gots to row! 🚣‍♀️ Only one workout a day, no mas! Do these pieces fresh, before crossfit or any lifting. Supplemental strength work will be posted on our stories. Everything will be typed up in more detail on our website at the end of the cycle for future use.

Workout 1:
8 rounds of 250m sprints. This is a max effort day with adequate rest programmed to allow sufficient recovery. Every 6 minutes you'll row 250m as fast as you can. Walk around and get some water between each round. Try your best to recover and cool down. Record all 8 results.

Workout 2:
Full strokes, no sprint starts for this one. Start by pulling 10sec max effort and note your average watts after finishing. Take this number and multiply by 0.9 - the resulting number is your goal wattage. You'll be doing 20 rounds of 10sec max wattage. If you hit your goal then rest exactly one minute and repeat. If you were unable to hit your goal TWICE in a row, you will rest five minutes before continuing. Repeat until you've completed all 20 rounds. Remember, no sprint start!

Workout 3:
This one will be similar to workout number two: 8x250m. The difference is that you will rest however long the sprint took. Try not to pace this. Your times will get slower every round, but you will end up resting longer each time. This one will hurt.

Workout 4:
Each week we will have a longer workout. We want to train some aerobic conditioning, but we don't want to lose our sprint gains. So instead of low rate steady state, we want to keep training with similar stimuli as the 500m but over longer distances. Set the damper all the way down to 1, you can even throw a towel over the flywheel for less resistance. You will row 2000m at a high rate (30+) with low resistance. Don't worry about your speed, only worry about your rating and maintaining full stroke. Rest 2 minutes and repeat.

This is a fun, longer beastly grind. The movements are all complementary and will hit your system in all different aspects. The high-pulls and the row mechanics are very similar. The difference in your body's position with respect to the ground means that the whole back of it will end up working hard. The sit-ups and the double-unders are front-of-the-body dominant. Both have a ballistic aspect to it, both will require your core to work hard. During the jumps, the the core's task is to keep a relaxed tension on your torso so that there is good balance and rhythm. For the sit-ups, the mission is to flex your body at the hip joint violently. Just like with the other two movements, these two tasks complement each other and will make this a very global core workout too. Finally, take into consideration that the row and the jumping are on the aerobic side of life, and the sumos and the GHD are on the anaerobic side of life. Both energy systems will hurt. Yes! This is a beast! But a fun one. There is enough variety to be able to keep moving, and the reps are such that nothing gets too long. It should not. Choose a load in the barbells that allows you to "row" through these sets. Pick a number of double-unders you can definitely do unbroken, maybe that's not what happens, but you could do them unbroken. If scaling to single-unders, apply the same logic and pick something you can do in around 45-60 seconds. For the rower, choose a number of calories you can comfortably complete under 1:00 for the first two rounds. After that, you should be able to complete them within that same window but maybe not so comfortably. For the GHD, choose a number you can also do within a minute, with at most one break per set. If not proficient with the GHD machine, don't underestimate the power of the AbMat sit-up. Aim your scaling so that you can complete each round in around five minutes. Keep the number of reps very similar. Today's strategy is simple: start easy, keep the pace, and finish strong!

row Boyh Michelle and I had the day off due to Columbus Day so we were able to start our day off with this workout.  I think we both felt strong on this one, which was a great way to start the week. I've been trying to push myself more and more to go heavier. Today I did 3 reps of 200lbs for my bench press! I was pretty happy with that.  Michelle and I are not big on doing a 1-rep max...we feel like just continually pushing ourselves though is good.  We're not looking for the quick wins, but rather the long-term sustainable progression.

row Well we decided to step out of our comfort zone and wore this crop without a tank top to the gym, today! I will be honest, I did feel a little awkward, but only initially. After a while, I felt more like a power ranger haha

Form isn't perfect, but I'm including incline rows into my routine more often to work on that. We'll get there!
